
Most gym programs live in one dimension. Squats, deadlifts, bench presses, rows. Forward and back. Up and down. If that describes your training, you are only training two-thirds of the way your body is designed to move.
The transverse plane is the missing piece. It covers every movement that involves rotation or resistance to rotation. Throwing a punch, swinging a bat, bracing your torso under a heavy squat, changing direction on the field. All of these happen in the transverse plane. And if you are not training for them, you are leaving performance on the table and opening the door to injury.
After two decades of coaching Olympic weightlifters, NFL athletes, and competitive HYROX racers, I can tell you that the athletes who train transverse plane movements get hurt less, lift heavier, and perform better when it counts. Here are the 10 transverse plane exercises I program at Hunger in the Wild and why each one matters.
Your body moves in three planes of motion. The sagittal plane handles forward and backward movements like squats and lunges. The frontal plane covers side-to-side movements like lateral raises and side lunges. The transverse plane, also called the transverse body plane or axial plane, handles every rotational and anti-rotational movement.
Picture an imaginary line slicing horizontally through your waist, dividing you into top and bottom halves. Any movement that involves twisting, turning, or rotating around your spine happens in this plane. That includes obvious movements like throwing and twisting, but also less obvious ones like the internal and external rotation at your hips and shoulders during compound lifts.
Transverse plane movements fall into two categories: rotational exercises, where you produce rotation, and anti-rotational exercises, where you resist it. Both are equally important, and a complete training program includes both.
Most lower back injuries in the gym do not happen during a perfectly executed sagittal plane movement. They happen when an unexpected rotation creeps in. You lose brace on a deadlift, shift under a squat, or twist during a heavy carry. If your core has never trained to resist rotation under load, it does not know how to respond. Anti-rotation work in the transverse plane teaches your body to stabilize when rotation forces show up uninvited.
Almost every sport requires rotational power. Throwing, punching, swinging, cutting, even sprinting involves a rotational component through the hips and torso. If you only train in the sagittal plane, you are building an engine that can only drive straight. Transverse plane exercises develop the ability to produce and control rotational force, which translates directly to athletic performance.
Your ability to stay rigid under a barbell depends on your obliques and deep core muscles resisting rotation. A stronger transverse plane means a more stable squat, a tighter deadlift, and a cleaner overhead position. I have watched athletes add 10 to 15 pounds to their squat within weeks just by adding dedicated anti-rotation work to their programming.
Best for: Controlled rotational power through the hips and core. The fixed pivot point of the landmine makes this safer than free rotation.
Wedge a barbell into a landmine attachment. Hold the end with both hands at chest height with arms extended. Rotate your torso and hips to bring the bar down to one hip, then drive through your hips to arc it across your body to the opposite side.
Coaching cue: The power comes from the hips, not the arms. Your feet should pivot with each rotation. If your feet stay flat and you are muscling the bar with your shoulders, go lighter and focus on the hip drive. I program these for 3 sets of 8 per side, often as part of our HYROX prep sessions.
Best for: Explosive rotational power. This is the closest you can get to simulating a throw or strike in training.
Stand sideways to a wall, about arm’s length away. Hold a medicine ball at your back hip. Rotate explosively through your hips and release the ball into the wall. Catch the rebound and reset.
Coaching cue: This is a power exercise, not an endurance exercise. Each throw should be maximal intent. Reset completely between reps. If the last rep looks the same as the first, the set is the right length. 4 sets of 5-6 per side is the sweet spot for most athletes.
Best for: Diagonal rotation pattern that mimics athletic movements. Constant cable tension keeps the muscles loaded through the entire range.
Set a cable at the lowest position. Stand sideways, grab the handle with both hands near your outside knee. Rotate up and across your body, finishing with hands above the opposite shoulder. Control the return.
Coaching cue: Your arms are just levers. The rotation happens at the hips and torso, not the shoulders. Keep your arms relatively straight and let your core do the work. If your arms are bending to pull the cable, the weight is too heavy. 3 sets of 10-12 per side.
Best for: Rotational endurance of the obliques. Simple, effective, no equipment needed.
Sit on the floor with knees bent, feet off the ground, and torso leaned back about 45 degrees. Rotate your torso side to side, touching your hands (or a weight) to the floor beside each hip.
Coaching cue: The most common mistake is moving only the arms while the torso stays still. Your chest should face the direction of each twist. Slow down. If you are whipping back and forth, you are training momentum, not your obliques. Add a medicine ball or plate for load once bodyweight becomes easy. 3 sets of 20 total touches.
Best for: Combining lower body strength with rotational demand. Great for athletes who need to change direction.
Step forward into a lunge. Once in the bottom position, rotate your torso toward your front knee while holding a medicine ball or plate at chest height. Return to center, then drive back to standing.
Coaching cue: The twist happens at the hips and thoracic spine, not the lumbar spine and not the knees. Your front knee should keep tracking over your toes throughout the rotation. If it caves inward when you twist, your hip stability needs work before you add load. 3 sets of 8 per side.
Best for: The gold standard of anti-rotation exercises. Teaches your core to resist rotational forces under load.
Set a cable or band at chest height. Stand sideways, holding the handle at your sternum with both hands. Press your hands straight out in front of your chest and hold. The cable tries to pull you into rotation. Your job is to stay square.
Coaching cue: This looks easy. It is not. If it feels easy, step further from the anchor point. Your hips, shoulders, and hands should all face the same direction. The moment your torso starts twisting toward the cable, you have lost the exercise. I use these as a warm-up before heavy squats and deadlifts. 3 sets of 10-second holds or 10 press-and-return reps per side.
Best for: Anti-rotation and anti-lateral flexion under real-world loading. This is functional core training at its simplest.
Pick up a heavy dumbbell or kettlebell in one hand. Walk with tall posture, keeping your shoulders level and hips square. Do not lean away from the weight.
Coaching cue: The weight is trying to pull you into lateral flexion and rotation. Your obliques and deep core have to fight to keep you upright and square. Go heavy. If you can carry it without any challenge to your posture, the weight is too light. 3 sets of 40-meter walks per side. We use these heavily in our HYROX programming.
Best for: Anti-rotation under instability. Combines core stability with a pulling movement.
Get into a push-up position with a kettlebell placed just outside one hand. Reach under your body with the opposite hand, grab the kettlebell, and drag it across to the other side. Alternate.
Coaching cue: Your hips should not rotate or sway. Widen your feet if needed to create more stability. The slower you go, the harder this gets. 3 sets of 8 per side. If you are rocking side to side like a seesaw, your base is too narrow.
Best for: Advanced anti-rotation with an unstable base. Challenges hip stability alongside core stability.
Kneel in a half-kneeling position sideways to a cable. Press the handle out in front of your chest and hold. The narrower base makes this significantly harder than the standing version.
Coaching cue: The inside knee should be down (the one closest to the cable). This positions your hip in a way that forces both the core and the hip stabilizers to work. If you cannot hold your position for 10 seconds, drop the weight. Quality over load. 3 sets of 15-second holds per side.
Best for: Teaching the core to resist rotation while the limbs move independently. The foundation of core stability for every athlete.
Lie on your back with arms extended toward the ceiling and knees at 90 degrees. Attach a band to a rack at floor level and hold it in one hand. Slowly extend the opposite arm and leg while the band tries to pull you into rotation. Return and repeat.
Coaching cue: Your lower back should stay pressed into the floor the entire time. The moment it lifts, your core has lost the fight. This is the exercise I start nearly every new athlete with because it teaches the foundational pattern of stabilizing the spine while the limbs move. 3 sets of 8 per side, slow and controlled.
You do not need to overhaul your training program. Transverse plane work fits into your existing routine as accessory work, warm-ups, and finishers. Here is how I structure it at Hunger in the Wild:
Warm-up: Pallof press or banded dead bug before heavy compound lifts. 2 sets, low intensity, focus on activation.
Power block: Medicine ball rotational throws early in the session when you are fresh. 3-4 sets of 5-6 reps. Maximum intent.
Accessory block: Landmine rotations, woodchops, or rotational lunges paired with your other accessory work. 3 sets of 8-12 reps.
Finisher: Single-arm farmer carries or plank pull-throughs at the end of the session. 2-3 sets. These are great for HYROX prep and general conditioning.

The transverse body plane is an imaginary horizontal line that divides the body into upper and lower halves at the waist. Any movement that involves rotation around the spine, or internal and external rotation of the limbs, occurs in this plane. It is also called the axial plane or horizontal plane.
Start with the Pallof press and the Russian twist. Both are low-impact, easy to learn, and teach the fundamental pattern of resisting and producing rotation. Once those feel comfortable, progress to cable woodchops and rotational lunges.
Two to three times per week is ideal. You do not need dedicated sessions. Add 2-3 transverse plane exercises to your existing workouts as warm-ups, accessories, or finishers.
Squats and deadlifts are primarily sagittal plane movements, but they do require anti-rotation stability in the transverse plane to keep the barbell tracking correctly. However, this passive demand is not enough to fully develop rotational strength. You still need dedicated transverse plane exercises.
Rotational exercises like medicine ball throws and woodchops produce twisting force through the torso. Anti-rotational exercises like the Pallof press and single-arm farmer carry resist twisting force. Both develop the transverse plane, and both should be in your program.
