They run, or they lift, but they never train the overlap — the ability to run hard after your legs are already trashed. That single gap is what separates people who finish the race from people who race it.

HYROX is a global fitness race with a fixed format. Same eight runs, same eight stations, same weights, every event, everywhere in the world. That consistency is a gift if you prepare for it, because you can train the exact race you’ll run. It’s brutal if you don’t, because the format punishes anyone who only trained half the equation.

Understanding the HYROX Race Format

Before you train, you need to know exactly what you’re training for.

A HYROX race is 8 x 1km runs alternating with 8 functional stations. You run 1km, you do a station, you run 1km, you do the next station. Eight of each. The clock doesn’t stop until you cross the line after the last set of wall balls.

The stations, in order, are:

  1. SkiErg — 1,000m
  2. Sled Push — 50m
  3. Sled Pull — 50m
  4. Burpee Broad Jumps — 80m
  5. Rowing — 1,000m
  6. Farmers Carry — 200m

The 4 Pillars of HYROX Prep

Every solid HYROX prep plan hits the same four pillars. Miss one and you’ll feel exactly where the gap is on race day.

Pillar 1 — Running Base

Running is roughly half the race clock. You can’t shortcut it, and you can’t out-lift it. If your mile pace is weak, your HYROX time will be weak. Full stop.

A real running base looks like this:

  • Zone 2 running — 60–80% of your weekly running volume at a conversational pace. This is the boring, unsexy mileage that builds the aerobic engine everything else sits on top of.
  • Tempo runs — one session a week at a hard-but-sustainable pace, the kind you can hold for 20–30 minutes.
  • Interval work — 400m to 1km repeats at paces faster than your HYROX run target. These sharpen speed and lactate tolerance.
  • Pacing practice — time trials and goal-pace 1km repeats so you know exactly what your race pace feels like.

If you’re running less than 15 miles per week in the base phase of your prep, you don’t have enough of a running base to race HYROX well.

Pillar 2 — Functional Strength

The sled push, sled pull, farmers carry, and sandbag lunges don’t care how fast you can run a 5K. They care whether you can move heavy things under fatigue.

You need a dedicated strength session at least once per week — ideally twice. And here’s the key principle: keep strength separate from conditioning. This is non-negotiable if you want the adaptations to stick.

Mixing heavy strength work and high-intensity conditioning in the same session triggers what’s called the interference effect — the molecular signaling pathways for strength and endurance compete with each other. Do both hard, in the same session, and you compromise both adaptations.

Pillar 3 — Station-Specific Skill Work

Technique on every station matters as much as raw fitness. Efficient technique on HYROX stations saves whole minutes across the race. Not seconds. Minutes.

  • Wall balls — a rhythm. Squat to the same depth every rep. Use your hip drive, not your arms. Catch the ball at chest height, don’t let it drop.
  • Sled push — stay low, shoulders over the hands, short powerful strides. Dropping upright kills leg drive and adds 15–30 seconds to the station.
  • Burpee broad jumps — land soft, minimize the hop into the burpee, drive forward with intent. Don’t bound huge jumps — the inefficient transitions cost more than the distance saves.
  • Sandbag lunges — keep the bag high on the shoulders. A bag sliding down to the waist destroys your posture and eats your quads.
  • Farmers carry — pick the handles up with a neutral spine, walk tall, don’t set the bag down until you cross the line.

Every rep you practice at race weight is a rep you don’t have to guess at on race day.

Pillar 4 — Compromised Running

This is the most race-specific drill in the sport, and it’s the pillar most athletes skip.

Compromised running is running after your legs are already trashed — after a sled push, after wall balls, after burpees. It’s a completely different neuromuscular experience than fresh running, and the only way to get good at it is to do it.

Examples of compromised-run work:

  • 20 wall balls → 400m run → repeat x 6
  • 50m sled push → 800m run → repeat x 4
  • 50 burpee broad jumps → 1km run → repeat x 3

Train this once or twice a week starting at least 8 weeks out from your race. It is the single highest-leverage HYROX-specific training you can do.

How to Prepare for HYROX Race: Structuring Your Training Week

Here’s a sample training week that hits all four pillars without overcooking you. It mirrors how our classes at Hunger in the Wild are scheduled, and it’s the exact weekly rhythm our HYROX athletes use during prep.

  • Monday — Strength (lower-body focus, barbell work, full rest)
  • Tuesday — Engine (dedicated conditioning — rowing, ski erg, intervals)
  • Wednesday — HYROX class (stations + compromised running)
  • Thursday — Strength (upper-body focus, pulling and pressing)
  • Friday — Easy Zone 2 run, 30–45 minutes, or rest
  • Saturday — HYROX class (longer simulation work, full or half-race sims)
  • Sunday — Rest

Six training days, one true rest day. Two strength sessions, two HYROX-specific sessions, one conditioning session, one easy aerobic session. That’s the template. Adjust volume based on how close you are to your race — higher volume in base phases, lower volume and higher intensity as race day approaches.

Common HYROX Prep Mistakes

The mistakes are predictable. If you catch yourself making any of these, fix them before race week.

Going out too fast on Run 1. This is the single biggest race-day mistake. Adrenaline is spiking, the crowd is loud, and you blow through your first kilometer 20–30 seconds faster than you should. You spend the rest of the race paying that debt back with interest. Run 1 should feel easy. If it doesn’t, you’re running it wrong. Skipping strength work because it feels “not HYROX enough.” You’re going to push a 152kg sled. You’re going to lunge with a 20kg bag for 100m. You’re going to do 100 wall balls. Tell me again how strength isn’t HYROX.

Training the full race format every day. More is not more. A full or near-full simulation once every 2–3 weeks is plenty. Doing the whole format three times a week will grind your joints down and leave you flat on race day. Train the components hard. Race the whole thing rarely.

Ignoring transitions. You have eight transitions in a HYROX race. Losing 10 seconds at each one is 80 seconds — often the difference between two whole finishing brackets. Walk with purpose between run and station. Chalk up early. Know exactly which station is next. Don’t stand around catching your breath; catch it while you’re walking.

Race Day Strategy

A good race plan has three parts: a pacing plan, station targets, and a transition protocol.

Pacing. Run your first 1km at roughly 85% of your standalone 1km pace. If your fresh 1km time is 4:00, your opening HYROX run should be closer to 4:40. You will feel like you’re holding back. That’s correct. The goal is even-split or slightly negative-split running across all eight runs, not a hero first mile and a death march back half.

Station targets. Know, before you start, roughly how long each station should take you. If your target is a 90-minute race, you can’t spend 8 minutes on wall balls and still hit it. Break 100 wall balls into sets you can hit — 20-20-20-20-20 with 10 seconds of breathing between sets is far better than going unbroken for 40 and then crawling through the last 60.

Transitions. Walk every transition. Don’t run. You’re not saving real time by running between stations — you’re just spiking your heart rate right before you need to push a sled. Chalk up as you approach stations that need it. Scan ahead, see where the judge is, pick a lane.

How Long to Prepare

Your timeline depends on where you’re starting from.

Beginner — limited running base, no consistent strength training: 12 weeks minimum. You need time to build an aerobic base before you can layer HYROX-specific work on top of it. Rushing this creates injuries and disappointing race times.

Already fit — 20+ miles per week running, lifting consistently, no HYROX-specific work yet: 8 weeks. You have the engine and the strength. You need specificity.

Seasoned HYROX athlete — you’ve raced before and you’re peaking for the next one: 6–8 week specificity block focused on station pacing, transitions, and compromised running at target race pace.

Whatever your timeline, back-cast it from race day and don’t skip the taper. The final 7–10 days before the race are about staying sharp, not building fitness. You can’t cram HYROX. You can absolutely over-train yourself out of a good race.

FAQ

How fit do I need to be before I start HYROX training?

You don’t need to be fit to start — you need to be honest about where you are. If you can run 1–2 miles continuously and do a basic strength workout without being wrecked for three days, you can start HYROX prep. If you can’t do either of those things yet, spend 4–6 weeks building a baseline before you attempt a race-focused program.

Can I train for HYROX at a regular gym?

You can, but it’s much harder. The format requires a sled track, a ski erg, a rower, wall ball targets at 9 and 10 feet, and space for burpee broad jumps. Most commercial gyms don’t have all of it. A certified HYROX Training Club has every station set up exactly as it appears on race day — which is why it makes the specificity work dramatically more effective.

How often should I do a full race simulation?

Once every 2–3 weeks during the specificity phase of your prep, and not at all in the last 10 days before your race. Full simulations are useful for testing pacing and building confidence, but they’re incredibly taxing. Doing them more often leads to diminishing returns and increased injury risk. Half-sims (four runs, four stations) are a better weekly option.

What shoes should I wear for HYROX?

A flat, stable, low-drop trainer with enough cushion for 8km of running and enough firmness for sled work and lunges. Shoes like the Nike Metcon, Reebok Nano, or No Bull Trainer work well. Avoid max-cushion running shoes — they roll under load. Avoid pure weightlifting shoes — you’ll blow out your knees trying to run in them.

Do I need to lift heavy to be competitive in HYROX?

“Heavy” is relative. You don’t need to squat 500 pounds, but you absolutely need enough baseline strength that a 152kg sled doesn’t feel near-maximal. A men’s Open racer should be able to squat their bodyweight for reps and deadlift 1.5x bodyweight comfortably. Women’s Open racer, the same ratios relative to the lighter Open weights. If you’re under those numbers, strength is your highest-ROI training priority.

How do I know if I should race Open or Pro?

If this is your first race, race Open. Pro is a significant jump — heavier sleds, heavier sandbags, heavier wall balls, and the time cuts are meaningful. Most athletes race Open two or three times before moving to Pro. If you’re lifting well above the baseline numbers above and your Open times are already competitive, then Pro is a reasonable next step.
