What HYROX Actually Demands

HYROX is 60-90 minutes of sustained work combining running and functional fitness stations. Here’s what you’re actually doing:

The Format:

  • 1km run
  • 1000m SkiErg
  • 1km run
  • 50m sled push
  • 1km run
  • 50m sled pull
  • 1km run
  • 80m burpee broad jumps
  • 1km run
  • 1000m rowing
  • 1km run
  • 200m farmers carry
  • 1km run

  • 75 or 100 wall balls

Total volume: 8km of running plus eight demanding stations. Most people finish in 70-90 minutes. Elite athletes finish sub-60.

What This Actually Requires

Aerobic Capacity: You’re running 8km broken into segments while fatigued from stations. If your aerobic base is weak, you’ll gas out by station 4 or 5.

Strength Endurance: Heavy sled pushes and pulls, farmers carries, sandbag lunges—all under fatigue. You need force production that lasts.

Work Capacity: Sustained output for 60-90 minutes. Most people can go hard for 20-30 minutes. HYROX demands triple that.

Movement Efficiency: Poor technique on stations wastes energy. Efficient movement patterns conserve energy for the runs.

Pacing Strategy: Go out too hard and you’ll blow up by station 5. Too conservative and you leave time on the table. You need race-specific practice.

Mental Toughness: When you hit station 6 and your legs are destroyed, you need the mental capacity to keep pushing.

One type of training can’t develop all of this. You need a system.

Why “Just Do HYROX Classes” Doesn’t Work

Most gyms offering HYROX training run HYROX-style classes 2-3 times per week. You show up, do a workout that mimics race demands, get tired, leave.

This seems logical. You’re training the exact movements you’ll do in the race. But it has problems:

Component 1: HYROX-Specific Classes

Purpose: Train race-specific work capacity and movement patterns under fatigue

What you do: Workouts that closely mirror HYROX demands. Running combined with stations. Compromised training (tired runs, fatigued stations). Race-specific pacing practice.

Frequency: 2-3 times per week depending on training phase

Component 2: Engine Classes

Purpose: Build aerobic capacity and sustainable output

What you do: Aerobic base work at lower intensities. Sustained efforts that develop your engine without the fatigue cost of race-pace work.

Frequency: 2 times per week

Component 3: Strength Classes

Purpose: Develop force production, durability, and injury resilience

What you do: Barbell-based strength training. Squat, deadlift, press, pull variations. Build the strength that makes stations feel easier.

Frequency: 2-3 times per week

Component 4: Mobility Classes

Purpose: Support recovery, maintain movement quality, prevent injury

What you do: Mobility work, joint health, recovery protocols. Address the repetitive stress of HYROX training.

Frequency: 1 time per week minimum

HYROX-Specific Classes: Race Simulation Work

Our HYROX classes closely mirror race demands but are scaled to fit within 60-75 minute sessions.

What Makes Them Different

Race-Specific Stations: We train the actual movements you’ll do in HYROX. SkiErg, sled push/pull, burpee broad jumps, rowing, farmers carries, sandbag lunges, wall balls.

Compromised Work: You don’t do stations fresh. You do them after running, just like the race. This teaches you to execute technique when fatigued.

Transition Practice: Moving efficiently from run to station and back to run. This saves minutes in a race.

Pacing Education: Learning what pace you can sustain. Not what feels good for 2km, but what you can hold for 8km with stations.

Warm-up (10 min): Movement prep focused on running mechanics and station-specific patterns

Main Work (45-50 min):

  • Run 1km

HYROX is an aerobic event. If your engine isn’t built, you won’t last.

Engine classes develop sustainable aerobic capacity without the fatigue cost of race-pace HYROX work.

What Engine Training Looks Like

Lower Intensity, Longer Duration: Work at 60-75% effort for sustained periods. Not max effort sprints.

Variety of Modalities: Running, rowing, SkiErg, bike, mixed aerobic work. This prevents overuse injuries from repetitive stress.

Controlled Pacing: Learn to pace by feel and heart rate. Develop the ability to sustain output without redlining.

Focus on Volume: Total aerobic volume matters more than intensity here. Building the engine requires consistent exposure.

Why This Matters for HYROX

Your aerobic base determines:

If you’re weak, stations destroy you. If you’re strong, stations are manageable.

What Strength Training Does for HYROX

Makes Stations Easier: A 185 lb sled push is hard when your max squat is 225 lbs. It’s manageable when you squat 315 lbs.

Prevents Injury: Stronger muscles, tendons, and connective tissue handle repetitive stress better. Strength training is injury prevention.

Improves Running Economy: Stronger legs run more efficiently. Each stride costs less energy.

Builds Mental Toughness: Heavy strength training teaches you to push through discomfort. That transfers to race day.

What We Focus On

Our group strength training classes emphasize:

  • Lower body strength: Squat and deadlift variations. Strong legs move sleds and carry loads.
  • Upper body pulling: Rows, pull-ups, chin-ups. Sled pulls and farmers carries demand pulling strength.
  • Core stability: Loaded carries and lunges require braced core strength.
  • Pressing strength: Wall balls and general durability benefit from pressing work.

You’re not training to be a powerlifter. You’re building the strength foundation that makes HYROX stations feel manageable instead of impossible.

Multiple weekly options allow 2-3 strength sessions per week depending on your HYROX training phase.

Mobility Classes: Recovery and Injury Prevention

HYROX training is repetitive. Lots of running. Lots of hinging (sleds, carries). Lots of squatting patterns.

Repetitive stress leads to:

  • Tight hips and ankles
  • Restricted thoracic spine

  • Compensation patterns that cause injury

Mobility work addresses this before it becomes a problem.

What Mobility Training Does

One dedicated mobility session per week is minimum. More is better if you can fit it.

Fitness prepares you physically. Race simulations prepare you strategically.

We run in-house HYROX simulations in true race format so you can practice everything before your actual competition.

What Race Simulations Teach You

Pacing Strategy: What pace can you actually hold for 8km with stations? You need to test this before race day.

Transition Efficiency: How do you move from run to station quickly? Where do you set up your equipment? These details matter.

Fueling Protocol: When do you consume fuel? What works for you? Testing this in a simulation prevents race-day surprises.

Mental Strategy: What do you do when station 5 destroys you and you still have 3 stations left? You need a plan.

Equipment Testing: What shoes work best? How do you set up for farmers carries? Trial and error happens in simulations, not races.

Why Phased Training Works

You can’t do maximum race-specific work for 16 straight weeks. You’ll burn out.

Phased training builds progressively:

  4. Taper to arrive fresh (performance)

Each phase prepares you for the next. By race day, you’re ready.

Here’s what a week of HYROX preparation looks like 6-8 weeks before race day:

Step 2: Start with Your Training Phase

Based on your race date, we’ll recommend which classes to prioritize:

16+ weeks out: Start with engine and strength classes to build the foundation. Add HYROX classes after 4-6 weeks.

8-16 weeks out: Balance HYROX classes with engine and strength work.

4-8 weeks out: Increase HYROX frequency, maintain strength and engine work.

Under 4 weeks: We’ll assess where you are and build an appropriate taper plan.

Step 3: Attend Your First Classes

Start with 2-3 classes in your first week. Don’t try to do everything immediately.

Let your body adapt to the training volume. Add more as you build capacity.

Step 4: Register for Race Simulations

When simulations are scheduled, sign up. These are announced in advance with registration links.

Simulations are optional but highly recommended, especially for first-time racers.
